i Instructions
- 1. Setup & Core Bracing: Lie on a decline bench, securing your feet under the pads. Grip the barbell with an overhand grip slightly wider than shoulder-width, ensuring wrists are straight and forearms are perpendicular to the floor at the bottom of the movement. Retract and depress the scapulae, engage the glutes, and brace the deep abdominal wall to create rigid intra-abdominal stability.
- 2. Eccentric Lowering: Inhale deeply into the abdomen and begin a controlled descent of the barbell towards the lower part of your chest (sternum area). Keep your elbows slightly tucked, not flaring them out excessively. Focus on feeling a deliberate tensile stretch in the target muscles through the complete active range of motion.
- 3. Transition & Pause: Arrive at the stretched position just above your chest with complete muscular tension, eliminating any momentum or joint bouncing. Avoid bouncing the bar off your chest.
- 4. Concentric Drive: Accelerate purposefully back up along the natural bar path, pushing the barbell to the starting position. Focus on activating your pectorals, triceps, and anterior deltoids. Exhale forcefully past the biomechanical sticking point.
- 5. Peak Contraction: Squeeze the target musculature firmly at the top of the stroke, just before locking out your elbows, for a fraction of a second. Avoid hyperextending your elbows to maintain constant muscle tension.
- 6. Breathing and Safety: Maintain controlled breathing: inhale as you lower the bar, exhale as you press it up. Always use a spotter, especially when lifting heavier weights, to prevent injury.
