i Instructions
- 1. Setup and Starting Position: Set an adjustable bench to a decline position. Lie down on the bench, securing your feet under the footrests. Loop resistance bands around the base of the bench or under your back, then bring them over your hands or wrists so that resistance is felt in the lower range of motion. Grip the bands firmly, hands slightly wider than shoulder-width apart, thumbs pointing inwards. Retract and depress your shoulder blades, engage your glutes and core muscles.
- 2. Eccentric Phase (Lowering): Inhale deeply and slowly, controlling the movement, lower your hands with the bands towards the lower part of your chest until you feel a full stretch in your pectoral muscles. Your elbows should point slightly outwards and downwards.
- 3. Concentric Phase (Pressing): Dynamically push your hands with the bands upwards, focusing on a strong contraction of the lower chest. Exhale at the most difficult point of the movement. Avoid locking your elbows at full extension.
- 4. Triple Drop-Set Protocol: After reaching muscular failure in the first set, immediately (without rest) decrease the band resistance (e.g., by switching to lighter bands or adjusting their position) and perform a second set to failure. Then, again without rest, decrease the resistance and perform a third set to muscular failure.
- 5. Breathing and Safety: Remember to breathe in a controlled manner: inhale during the lowering phase, exhale during the pressing phase. Maintain a stable body position and avoid arching your lower back excessively. Focus on feeling the muscles work, rather than just moving the bands.
